The average adult needs roughly 1–1.2 g of protein per kilo of body weight when training, and most vegetarian thalis deliver barely half of that. The fix isn't whey powder — it's architecture.

Five upgrades, in order of impact

  1. Double the dal, split the serving. Two smaller servings of dal across the meal beat one big one for absorption pacing.
  2. Curd as a side, daily. A bowl of curd adds 8–10 g and carries probiotics as a bonus.
  3. Paneer or soy chunks twice a week. 100 g of paneer has about 18 g of complete protein.
  4. Rotate millets in. Finger millet and amaranth carry more protein than polished rice.
  5. Egg-trick for the flexible: even two eggs folded into breakfast closes the gap fast.
