Eating for Muscle: What to Eat Before and After a Heavy Lift

The anabolic window myth β€” that you must drink a shake within 30 minutes or lose your gains β€” sold a lot of tubs. The truth is less dramatic and far more useful: total daily protein and calorie balance matter far more than timing, but smart meals around training do help you lift better and recover faster.

Before Training: Eat for Performance, Not Fullness

You want topped-up glycogen without a heavy stomach. The sweet spot is 60 to 90 minutes before a session: carbs plus moderate protein, low fat and fibre so it clears quickly.

  • Option A β€” Quick: 1 banana + 1 scoop whey in water. ~25 g protein, 30 g carbs, ready in 4 minutes.
  • Option B β€” Real meal: 2 eggs + 2 slices toast + 50 g low-fat curd. Similar macros, more chew if you prefer solid food.
  • If you train at 6 AM: Half banana + black coffee is enough for a 45-minute HIIT. Save the bigger meal for after.

After Training: Prioritise Protein, Not Magic

Within 2 to 3 hours after lifting, aim for 25 to 40 g protein + carbs to replenish. That is not a narrow window β€” it is lunch if you trained at noon.

For a 70 kg lifter eating 1.6–2.0 g protein per kilo daily, one extra whey-egg meal after training already covers the β€œwindow”. The window is your whole day.

The Three Numbers We Actually Track
